Why your lower back hurts in a chair that looks perfectly fine

Your lower spine curves slightly inward — lumbar lordosis. Sit on a flat, unsupported seat and your pelvis rotates backwards, flattening or reversing that curve. Hold it eight hours a day and your lumbar discs take sustained, uneven load while the muscles that should share the work switch off.

This is why a thickly padded chair with no shape can hurt more than a firmer chair with the right shape. Padding cushions your sit bones. It does nothing for your pelvis. Three things break the curve most often, in the order we see them: a seat that is too deep, lumbar support in the wrong place, and a backrest locked bolt upright.

The two-minute test: is it your chair, or your setup?

Do this now, in the chair you are sitting in.

Test 1 — the hand test. Sit all the way back so your hips touch the backrest, then slide your hand behind your lower back at belt level. You should feel firm, continuous contact. If your hand drops into an open gap, your lumbar support is missing or misplaced.

Test 2 — the knee gap. Still sitting fully back, check the space between the front edge of the seat and the back of your knee. You want two to three finger widths. If the seat presses into your calves, it is too deep for your leg length and you will perch forward all day.

Test 3 — the foot check. Both feet flat, knees at roughly 90–100°. Toes dangling means the seat is too high and your thighs are being compressed. Knees riding above your hips means it is too low and your pelvis is rolling backwards.

What an office chair for lower back pain must have, with actual numbers

Adjustable lumbar support, height and depth. The peak should land in the hollow of your lower back, about 15–25 cm above the seat for most adults. A fixed bulge only works for the people it happens to fit. Seat height matched to your desk. Indian desks typically run 72–76 cm high. Your chair must lift you so your forearms are level with the desk while your feet stay flat. If it cannot do both, add a footrest rather than compromising your back.

Armrests that share the load. When your forearms are supported, your shoulders stop hanging and your upper body stops loading your lumbar spine. Height-adjustable at minimum; 3D or 4D if you type all day.

Breathable mesh. Late August in Mumbai is a good reminder of this one. When humidity climbs, a non-breathable seat makes you shift, fidget and slide forward — and every one of those movements costs you the lumbar contact you set up so carefully.

The myth worth debunking: bolt upright is not the goal

Most of us were told to sit at a perfect 90°. It sounds disciplined. It is also harder on your lower back than a slight recline. Research measuring pressure inside the lumbar discs has long shown that unsupported upright sitting loads the lower spine more than a slightly reclined, well-supported posture, because reclining transfers part of your upper body weight into the backrest instead of down through your discs. Opening the hip angle to around 100–110° also helps your pelvis stay forward-tilted, which is what preserves the lumbar curve.

So stop holding yourself up with muscle. Set the chair so the chair holds you, then lean back into it and work — and change position regularly. Stand or walk for two minutes every 30 to 45 minutes.

Set your chair up in six steps

  1. Seat height. Standing, set the seat just below your kneecap. Sit and confirm feet flat, knees 90–100°.
  2. Seat depth. Slide fully back, then adjust until two to three fingers fit behind your knee.
